Hot take: You can't recover deleted Facebook messages. It's a hard delete. Always double-check before hitting that delete button!
If you have Facebook data download enabled, you could try downloading your Facebook data from Settings. It might have some of your old messages saved.
As someone who accidentally deleted an important convo, I found it helpful to reach out to the other person and ask them to screenshot or resend the content.
Sometimes, if you archived the message instead of deleting it, you can still find it in your Archived Chats folder. Just go to Messenger, click your profile pic, and select 'Archived Chats.'
